  • Harvard researchers followed 147,374 adults across three long-running health studies for up to 30 years, recording 35,798 deaths.

  • Compared with doing none, 90 to 119 minutes a week of strength training was linked to a 13 percent lower risk of death from any cause.

  • That same dose was linked to a 19 percent lower risk of death from heart disease and 27 percent lower risk of death from neurological disease.

  • Going past 120 minutes a week added nothing measurable.

  • Among people already doing the most aerobic exercise, adding strength training did not lower their risk any further.

If you have been telling yourself you need four or five gym sessions a week to protect your health, this study is permission to stop. The mortality benefit appears to arrive at a dose most people could fit into two sessions.

The work came out of Harvard's School of Public Health and appeared in the British Journal of Sports Medicine in June. It pooled three of the longest-running health cohorts in the country: the Health Professionals Follow-up Study, the Nurses' Health Study, and its successor study.

Together, that is 147,374 people, about 31,500 men and nearly 116,000 women. Participants reported their exercise on validated questionnaires every two years, some for as long as three decades.

Resistance training here means working muscles against a load, whether that is free weights, machines, bands, or bodyweight. The researchers counted the minutes per week and compared each band against people who reported none.

The curve tells the story. Benefits climbed through the low and moderate ranges, peaked in the 90 to 119 minute band, and then went flat.

At that peak dose, risk of death from any cause was 13 percent lower. Death from cardiovascular disease was 19 percent lower, and death from neurological disease, a category that includes conditions like Parkinson's and dementia, was 27 percent lower.

That neurological number is the one worth sitting with, because it is the largest single effect in the paper and it is the outcome most people assume lifting has nothing to do with. Importantly, all of these figures were adjusted for aerobic exercise, so this is not just fitter people looking fitter.

If you are deciding how to spend limited gym time this week, the number to aim at is closer to 90 minutes than to 300. Two solid 45-minute sessions gets you there.

Now the parts that deserve a word of caution. The cancer results were strange: lower death rates showed up only in the lowest dose bands, 1 to 29 and 30 to 59 minutes a week, and disappeared at higher doses.

A benefit that appears at small doses and vanishes as the dose rises is usually a sign of statistical noise rather than biology. Treat that one as unresolved.

The bigger caveat is what happened at the top of the aerobic range. When the researchers looked at aerobic exercise and lifting together, the lowest risk group combined a high aerobic volume with 60 to 119 minutes of strength work, landing at roughly 45 percent lower mortality.

But among people already in the very highest aerobic tier, the risk figures barely moved regardless of how much they lifted. In other words, if you are already doing a large amount of cardio, this data does not promise that adding weights extends your life further.

And this is an observational study, not a trial. Nobody was assigned to lift or not lift, so the possibility remains that people who strength train differ in other ways that protect them.

The exercise data was also self-reported, which people tend to round in their own favor. The cohorts were nurses and health professionals, highly educated and predominantly white, so the exact percentages may not transfer cleanly to everyone.

What survives all that is the shape of the curve rather than the precise numbers. The gain comes early, and the ceiling is low enough to be reachable.

Why Should You Care?
If you do no strength training, the evidence says starting matters a great deal, and you do not need much. If you already train five days a week for longevity reasons, this data does not support the extra three days.
